gut feelings

Three cans on a table. One is honest, one is arguing with the internet, and one wants you to think about your gut bacteria.
Regular soda is not claiming to help you, which is the nicest thing I can say about it. A 12 ounce can of Coke has about 39 grams of sugar, roughly ten teaspoons. Measure that out once. The number on the label does not land the same way as a pile of sugar on a plate. But nobody is pretending it is a wellness product, and in an aisle where chips advertise whole grain, that counts for something.
Diet soda is where all the noise is, and most of it comes from one week in 2023. The WHO's cancer research agency classified aspartame as possibly carcinogenic. Huge headlines. What got almost no coverage is that a different WHO committee reviewed the same evidence that same week and left the safe intake level unchanged, at something like a dozen cans a day depending on your weight. That category is about how confident researchers are, not how dangerous something is, and it gets reported backwards every time.
The more useful finding that year got ignored. The WHO also advised against using non sugar sweeteners for weight control, because the long term evidence did not show they help. Diet soda is probably not hurting you. It is also probably not doing the thing you think it is doing.
Prebiotic soda splits between its two big brands. Poppi has about two grams of fiber per can and settled a lawsuit over its gut health marketing for 8.9 million dollars, denying wrongdoing. Olipop has nine, plus a company funded trial suggesting one can a day moves your gut bacteria a little. Real difference, but only if you need the fiber. Most people who do aren't going to fix it with soda.
Final Verdict?
If you're already getting enough fiber from food, Poppi and Olipop are the same product with different marketing, both around five grams of sugar, and you should drink whichever tastes better. If you're not, Olipop is slightly better.
Diet soda is fine. Zero sugar, no benefit, no real harm at normal amounts.
Regular soda comes last, since it has the most sugar and calories.
None of these are health drinks. If you're switching from regular soda, any of them cuts a lot of sugar. That's the whole win, and it's enough.
